Men and women lose fat through the same fundamental mechanism โ calorie deficit โ but the hormonal environment, fat distribution patterns, and muscle mass differences mean the optimal strategy looks meaningfully different. This guide covers what's specific to male physiology and how to use it to your advantage.
How Men Lose Fat Differently
Men generally have a physiological advantage in weight loss: higher muscle mass means a higher resting metabolic rate โ they burn more calories at rest than women of the same body weight. Testosterone also promotes muscle retention during a calorie deficit, meaning men lose a higher proportion of fat relative to muscle than women when dieting under similar conditions.
The result: men typically lose weight faster than women in the early weeks of a diet. This is partly genuine fat loss, but largely water and glycogen โ men's higher muscle mass stores more glycogen (and associated water), and when carbs are reduced, this releases dramatically. It's real weight loss on the scale, but not all fat.
Why Men Store Belly Fat
Men predominantly store excess fat in the abdomen (android or "apple" fat distribution), driven primarily by testosterone and cortisol. This visceral fat โ fat stored around internal organs โ is more metabolically active than subcutaneous fat (fat under the skin) and more damaging to health: it produces inflammatory cytokines, increases insulin resistance, and raises cardiovascular risk.
The good news: visceral fat is also more metabolically responsive than subcutaneous fat โ it releases more readily in response to calorie deficit and exercise. Men with significant belly fat often see faster results in the first weeks of dieting than women because visceral fat mobilises more quickly.
The main drivers of male belly fat accumulation beyond calorie surplus: elevated cortisol (from chronic stress and poor sleep), declining testosterone with age, excessive alcohol consumption, and insulin resistance from high-sugar diets.
Testosterone and Weight Loss
Testosterone plays a significant role in male fat loss. It promotes muscle building, which raises metabolic rate; it regulates fat distribution, keeping fat away from the abdomen when levels are healthy; and it supports energy, motivation, and exercise performance.
The problem: obesity itself lowers testosterone. Excess body fat converts testosterone to estrogen via an enzyme called aromatase. Lower testosterone then promotes further fat storage, particularly abdominal โ creating a self-reinforcing cycle. Research shows that roughly 40% of obese men have clinically low testosterone, and normalising weight can restore testosterone levels without medical intervention in many cases.
Lifestyle factors that support healthy testosterone while losing weight:
- Resistance training โ the strongest non-medical intervention for raising testosterone
- Adequate sleep โ 70% of daily testosterone release occurs during sleep; poor sleep directly suppresses it
- Moderate calorie deficit โ severe restriction (<1,500 kcal) suppresses testosterone; stay above this
- Zinc and Vitamin D โ deficiencies in both are linked to low testosterone; ensure adequate intake
- Reducing alcohol โ alcohol acutely suppresses testosterone for up to 24 hours post-consumption
Nutrition Strategy for Men
Calorie Target
A 500โ750 kcal daily deficit produces 0.5โ0.7 kg of fat loss per week โ the most sustainable range. For most men this means 1,800โ2,400 kcal/day depending on size and activity. Use your current weight in kg ร 28โ33 to estimate maintenance, then subtract 500.
Protein
Aim for 1.6โ2.0g per kg bodyweight. For an 85 kg man, that's 136โ170g protein/day. Higher than standard recommendations but well-supported for men doing resistance training in a deficit โ protein preserves muscle mass that would otherwise be catabolised. Focus on: chicken, fish, beef, eggs, Greek yogurt, cottage cheese, protein shakes.
Alcohol โ The Biggest Male-Specific Obstacle
Men drink more alcohol on average than women, and alcohol is a particular weight loss saboteur: 7 kcal/gram (nearly as calorie-dense as fat), suppresses fat oxidation for up to 24 hours, disrupts sleep, increases next-day appetite, and lowers testosterone. A single night of 4โ6 drinks can add 600โ900 kcal and suppress fat burning for most of the following day. Reducing alcohol is often the highest-impact single change for men struggling with weight loss.
Carbohydrate Timing
Men's higher muscle mass means more glycogen storage capacity โ carbohydrates before and after workouts are used more efficiently. Front-loading carbs around training and keeping evening meals lower-carb can improve body composition without reducing total calories.
Best Training Approach
The optimal male fat loss training programme combines strength training with strategic cardio โ not the other way around.
- Priority 1: Strength training 3โ4ร per week. Compound lifts โ squats, deadlifts, bench press, rows, overhead press. These build and preserve the muscle mass that drives long-term fat loss. Aim for progressive overload โ consistently adding weight over weeks and months.
- Priority 2: Daily walking. 8,000โ10,000 steps burns 300โ400 extra kcal/day with zero recovery cost. This is the most underrated fat loss tool for men โ it compounds enormously over weeks.
- Priority 3: 2ร cardio per week. Cycling, rowing, running, or swimming โ 20โ30 minutes at moderate-to-vigorous intensity. Additional calorie burn without compromising strength training recovery if timed correctly.
